Building Strength: How to Track Progress Without Testing a True Max Every Week

How to use estimated one-rep max and body-weight-relative strength scores to track progress safely over time.

Testing an actual one-rep max every week is both unnecessary and mildly risky without careful supervision — tracking strength progress instead relies on a submaximal estimate, recalculated periodically as working weights increase.

Estimating progress from a working set, not a max attempt

A lifter doing 90kg for 6 reps has an estimated 1RM of 90 × (1 + 6/30) = 90 × 1.2 = 108kg, calculated from a set well short of true failure. Retesting the same rep range a month later at 95kg for 6 reps gives an updated estimate of 95 × 1.2 = 114kg — a 6kg improvement in estimated max, inferred without ever attempting an actual single-rep max lift.

Why comparing absolute numbers across lifters is misleading

A 108kg estimated squat means something very different for a 60kg lifter than for a 100kg lifter. The Wilks score normalizes strength relative to body weight, using a formula fit specifically to account for the fact that raw strength doesn't scale linearly with body mass — allowing lifters of different sizes to be meaningfully compared, which raw 1RM numbers alone can't do.

Fueling the progress: protein intake scales with training, not just weight

Supporting strength gains requires adequate protein — commonly recommended at 1.6-2.2 grams per kilogram of body weight for people training regularly. A 90kg lifter targeting 1.8 g/kg needs 90 × 1.8 = 162g of protein daily, a number that should be reassessed if body weight changes meaningfully during a training block.

Why recalculating periodically beats a one-time estimate

Strength changes over weeks and months, so a 1RM estimate from three months ago is likely stale — recalculating from a recent working set (rather than relying on an old number, or attempting a risky true max test too frequently) keeps training percentages and protein targets aligned with actual current capacity.

Putting the pieces together

Estimated 1RM tracks raw strength progress over time; Wilks score contextualizes that progress relative to body weight (useful if body weight is also changing during a training block); protein intake targets ensure the nutritional side supports whatever the training side is asking the body to do. None of the three alone tells the complete story.
