Training for Your First 5K: What the Pace Math Actually Tells You

How to use current pace and race prediction formulas to set a realistic 5K goal and track progress toward it.

Setting a 5K goal time out of thin air usually leads to either an unrealistic target or a sandbagged one — the actual current pace tells you far more than a guess would.

Start with your current pace, not your goal pace

Running 5K in 28 minutes gives a current pace of 28/5 = 5.6 minutes per kilometer. This is the real, measured baseline — not what you hope to run, but what you're actually running today, which is the only honest starting point for setting an improvement goal.

Using that pace to predict a longer distance

Riegel's race prediction formula (T2 = T1 × (D2/D1)^1.06) works in the "up" direction too — from a known 5K time, it estimates a proportional 10K time: 28 × (10/5)^1.06 ≈ 58.4 minutes, slightly more than exactly double the 5K time, reflecting the natural pace slowdown over a longer distance even for a well-conditioned runner.

Why "just run more" isn't specific enough

Knowing your current pace and its predicted extension to longer distances turns a vague "get faster" goal into a specific, trackable target — for example, "bring 5K pace down from 5.6 to 5.2 min/km within 8 weeks" is a concrete, measurable goal that a vague "improve my running" never is.

Training in the right heart rate zone matters as much as pace

For most new runners, building an aerobic base means training the majority of runs at a moderate heart rate zone (50-70% of estimated max), not an all-out pace every session. A 30-year-old runner has an estimated max heart rate of 220−30 = 190 bpm, putting the moderate zone at roughly 95-133 bpm — training too far above this zone on easy days is a common way new runners plateau or get injured before ever reaching race day.

Why pace and heart rate together beat either alone

Pace alone doesn't account for effort — the same pace can feel easy on a cool day and brutal on a hot one.
